Phone Scrolling and Shoulders: What 3 Hours a Day Does to the Upper Body

What scrolling does to the body

When you look down at a phone, your head often moves forward of your shoulders. The upper back can round, and the shoulder blades can sit forward. Many people feel this as neck tightness or a heavy upper back by evening.

These are patterns, not diagnoses. Everyone sits and holds a phone differently. This article is part of our posture guide.

What the research says

The research is clearest on neck pain. Forward head posture is associated with neck pain, and exercise-based programs are the main studied treatment [R27]. The word "associated" matters. It does not show that posture causes the pain.

Exercise can improve the forward head angle in trials [R26]. But the relationship between posture change and pain change remains unsettled [R26].

For spine posture more broadly, an umbrella review of 41 systematic reviews found no consensus that posture causes low back pain [R25]. So a rounded posture is worth noticing and changing gently, but it is not a single cause to blame.

What you can do

  1. Move the screen up. Bring the phone closer to eye level, so your head doesn't drop far forward.
  2. Take short breaks. Every so often, sit back, let your shoulders drop and breathe slowly.
  3. Use a seated reset. Sit tall in a chair, hold the phone at eye level, then slowly draw both shoulder blades back and down.
  4. Notice pain patterns. If pain comes back each evening, note what you were doing and check in with a clinician.

Where ShoulderBack Pro fits, and where it doesn't

SBP may help with one part of this: controlled upper-back movement during a break. Bear Hugs Me draws the trainer to your chest and works the middle trapezius and rhomboids. It does not fix posture or change phone habits, and it has no clinical trials. For ongoing neck or shoulder pain, see a clinician. You can preview the Bear Hugs Me lesson or look at the shop page.

When to see a professional

See a doctor or physiotherapist promptly if you have: pain after a fall or injury with sudden weakness or loss of movement; a shoulder that looks deformed, very swollen or bruised; fever or feeling unwell alongside the pain; chest pain or breathlessness (call emergency services); constant pain that doesn't change with rest or activity; pain that wakes you most nights; numbness, tingling or weakness into the arm or hand; pain in several joints at once; or pain that hasn't improved after a couple of weeks of sensible self-care.

Frequently asked questions

Does bad posture from my phone cause shoulder pain?

There is no consensus that spinal posture causes back pain [R25]. Forward head posture is associated with neck pain, which is not the same as causing it [R27].

Can exercise fix forward head posture?

Exercise can improve the forward head angle [R26]. Whether that change reduces pain is still unsettled.

Is SBP a posture corrector?

No. SBP is not a posture corrector. It is a movement trainer that may offer short, controlled practice of two-arm movement.
